Beginner 5K training plans

These plans are for a first 5K — or a first one you actually want to enjoy. They assume you can run 5 km without stopping and that the goal is to finish comfortably rather than to hit a time.

Three runs a week, all easy except one steady effort. Nothing here is fast, and that is deliberate.

Is this the right level for you?

You are in the right place if you can currently run about 5 km without walking, or you are close to it. You do not need a base of 20–25 km a week — building that is what the plan is for.

If you cannot yet run continuously for twenty minutes, start with a couch-to-5K progression instead and come back. Beginning a 5K block from zero is the most reliable way to get injured in the first month.

What this level actually changes

The limiter for a new runner is not speed. It is consistency and connective-tissue tolerance — tendons, ligaments and bone adapt far more slowly than the heart and lungs do, which is why people who feel fine aerobically in week two get hurt in week four.

So the quality session here is a steady effort, not intervals. Prescribing hard repetitions to someone building a first base is the single most common way a beginner plan goes wrong.

Which length should you pick?

Count the weeks between today and your race, then take the plan that fits inside that window rather than the one that exactly fills it. A block with a spare week absorbs the illness or work trip that a perfectly-fitted one cannot.

If you are between two lengths, take the longer one. A missed week in a compressed plan forces a decision about whether to skip the long run — and that decision is where most training blocks quietly end.

When to move on

Finished one and want a time? Move to the intermediate plans, which add a fourth run and a weekly tempo session.
