180 steps per minute is an average of elite racers, not a target. What cadence does, how to measure yours, and when to change it.
Cadence is how many steps you take per minute, counting both feet — and it is not one number, it is a range that moves with your pace. Most recreational runners land between 155 and 175 at easy effort and rise 5 to 15 steps above that when they race, without trying.
So the useful question is never "how do I get to 180". It is "is mine unusually low for my pace and my height?" — and that has a yes/no answer you can get in thirty seconds.

What your number means
Cadence scales with speed and inversely with leg length. Taller runners sit lower in these bands and shorter runners higher, and neither is a defect.

The 180 rule is a misreading
The figure comes from Jack Daniels, who counted the steps of distance runners at the 1984 Olympics and found almost all of them above 180. The observation is real. The inference — that 180 is therefore a target for everyone — does not follow.
Those athletes were elite runners at race pace, most of them small and running close to 3:00/km. A 1.90m runner jogging at 6:30/km has no business at 180, and forcing it produces a stride so short it wastes energy.
What the research does support is narrower: runners with very low cadence at a given pace tend to overstride, and overstriding is associated with higher braking forces and more load through the knee. That is a case for nudging an outlier upward — not for everyone converging on one number.

Move 5%, not 15
From 160, aim for 168 — not 180. A 5% change is enough to alter mechanics and small enough that your calves adapt to it.

Two blocks of five minutes
Use a metronome app or a playlist at your target step rate, and only on part of an easy run. Running a whole long run at a new cadence is how people get calf strains.

Re-measure monthly, not weekly
Give it six to eight weeks. The old pattern stays the efficient one until the new one is trained, which is why cadence drifts back. Cue "quicker steps" — never think about your feet.
